Practical Exercises for Zen Meditation



I am just back from a zazenkai retreat at the Atlanta Soto Zen Center.

Michael Elliston Roshi, abbot of the center and founder of the Silent Thunder (Mokurai) had invited me to teach at this event.

In my presentation of actual exercises to help the practice of Meditation I put emphasis on the 2 following aspects of Zazen:
  • Focusing (Thinking of Non Thinking)
  • Relaxing (to help focusing) 

I introduced to my audience a set of physical practices inspired from Traditional Oriental Martial Arts and Medicine. (Tai Chi, Chi Gong, Taoist exercises...) which I have been using  for several years in my own practice.

These exercises are designed to improve :
  • Body awareness,
  • Breathing,
  • Balance,
  • Physical Relaxation.


I addressed in particular :

  1. How strength and mental energy follow Awareness and Mind. And how the Chinese concept of Chi explains this.
  2. How to channel awareness and one's mind to parts or points of the body to tame one's monkey mind.
  3. How to practice regular and reverse abdominal breathing to calm the mind.
  4. How Tai Chi can actually remove muscular tensions and joint pains during long meditation sessions.

Bodhidharma's "Outline of Practice"


For various reasons, I have a personal affection for Bodhidharma: he left his country to come teach in another one, and he founded Shaolin Kung Fu and designed the Chi Gong Yi Jin Jing and Xi Sui Jing exercises.

We know little things about him. He is very much a legendary figure. But aren't legends and myth often based on reality (Which reality ?). 


Let us say that sometimes around 475 AD, an Indian Buddhist Master came from India to China to teach the Dhyana school of Buddhism. 

Bodhidharma left us a few short texts  - they are likely transcriptions of his teachings as it is doubtful that he could write Chinese. Today I would like to share with you the most known of these texts, entitled "Outline of Practice"

Outline of Practice

‘Many roads lead to the Way, but basically there are only two: reason and practice. 

To enter by reason means to realize the essence through instruction and to believe all living things share the same true nature, which isn’t apparent because it’s shrouded by sensation and delusion. Those who turn from delusion back to reality, who meditate on walls, the absence of self and other, the oneness of mortal and sage, and who remain unmoved even by sutras are completely in accord and unspoken agreement with reason. Without moving, without effort, they enter, we say, by reason’.


To enter by practise refers to four all-inclusive practices: suffering injustice, adapting to conditions, seeking nothing, and practising the Dharma.’


First, suffering injustice. When those who search for a path encounter adversity, they should think to themselves ‘In countless ages gone by I’ve turned from the essential to the trivial and wandered through all manner of existences, often angry without cause and guilty of numberless transgressions. Now, though I do no wrong, I’m punished by my past. Neither gods nor men can foresee when an evil deed will bear it’s fruit. I accept it with an open heart and without complaint of injustice’. The sutra says ‘When you meet with adversity don’t be upset, because it makes sense’. With such understanding you’re in harmony with reason. And by suffering injustice you enter the path.’


Second, adapting to conditions. As mortals we’re ruled by conditions not by ourselves. All the suffering and joy we experience depend on conditions. If we should be blessed by some great reward, such as fame or fortune, it’s the fruit of a seed planted by us in the past. When conditions change, it ends. Why delight in its existence? But while success and failure depend on conditions, the mind neither waxes nor wanes. Those who remain unmoved by the wind of joy silently follow the path.’


Third, seeking nothing. People of this world are deluded. They’re always longing for something - always, in a word, seeking. But the wise wake up. They choose reason over custom. They fix their minds on the sublime and let their bodies change with the seasons. All phenomena are empty. They contain nothing worth desiring. ‘Calamity forever alternates with Prosperity’. To dwell in the three realms is to dwell in a burning house. To have a body is to suffer. Does anyone with a body know peace? Those who understand this detach themselves from all that exists and stop imaging or seeking anything. The sutra says ‘To seek is to suffer. To seek nothing is bliss’. When you seek nothing, you’re on the path.’


Fourth, practising the Dharma. The Dharma is the truth that all natures are pure. By this truth, all appearances are empty. Defilement and attachment, subject and object don’t exist. The sutra says ‘ The Dharma includes no being because it’s free from the impurity of being, and the Dharma includes no self because it’s free from the impurity of self’. Those wise enough to believe and understand these truth are bound to practise according to the Dharma. And since that which is real includes nothing that is worth begrudging, they give their body, life, and property in charity, without regret, without the vanity of the giver, gift, or recipient, and without bias or attachment. And to eliminate impurity they teach others, but without being attached to form. Thus, through their own practise they’re able to help others and glorify the Way of Enlightenment. And as with charity, they also practise the other virtues to eliminate delusion, they practise nothing at all. This is what’s meant by practising the Dharma.’

With the help of other masters, we will later try to get more insight in this important text.

Mechanics of breathing


The following is a very simplified explanation of the mechanics of breathing. To get this kind of understanding may help you develop greater awareness of what you actually do when breathing. 
There are 3 basic ways to breathe. Some are better adapted to different types of activity. 
Read this and experiment. In a later post I will propose some basic exercises.


Basic Architecture of the Torso :

The Chest at the top contains the Lungs and Heart. The Chest is a cavity formed by the spine in the back, the sternum in the front, and 12 pairs of ribs on the sides.

Under the Chest the Abdomen contains the digestive organs : stomach, liver, spleen, pancreas, intestine; the kidneys and bladder, and the reproductive organs.

Chest and Abdomen are separated by the Diaphragm, a flat muscle shaped as a dome. In the center of the diaphragm is a hole through which run the esophagus and some veins and arteries. The shape of the diaphragm is modified during breathing. Inhalation corresponds to a flattening of the diaphragm. 
 

The lungs located inside the ribcage have the general shape of a bell. Their structure is similar to that of a sponge and they are elastic. Muscular action can stretch or compress the lungs, (exhalation or inhalation). When the muscular action ceases, the lungs revert to their original shape and volume. If you try to force yourself into inhaling lots of air, and then relax, your lungs will naturally empty. If you try to force yourself into emptying your lungs as much as you can, when you relax, air will naturally fill them up again.

The digestive organs in the abdomen are not elastic. Their shape and position can be changed by muscular action, but not their volume. Separated from the lungs by the diaphragm, they act as a sort of piston which can move up or down under the lungs, pushing or pulling them up or down.


There are 3 basic ways to modify the shape of the lungs :
  1. lifting or lowering the chest.
  2. expanding or squeezing the bottom of the chest.
  3. raising or lowering the digestive organs.

  1. Lifting or lowering your chest : Inhale by raising your chest : straighten your spine and lift your ribs; exhale by letting your ribs fall and rolling your spine down. This is the shallowest kind of breathing, there is not much room for expansion of the top of the lungs.



  1. Vary the diameter of your chest. By expanding or squeezing your lower rib cage sideways. This is a deep way to breathe. The ribcage can expand quite a bit sideways, and the bottom of the lungs can expand a lot to inhale lots of air.


  1. Upward or downward movement of your abdominal organs, through action of your abdominal muscles..

Exhalation happens by contracting one's lower abdominal muscles. This action lifts the guts. They push the diaphragm and the lungs upward. This type of breathing is very adapted to intense activity such as fighting where emphasis should be made on short forced exhalation through contraction of the abdominal muscles. Inhalation just happens by itself in between each exhalation. 

 

Inhalation is produced by contracting the higher abdominal muscles. This pushes the guts downward, which pulls the diaphragm and the bottom of the lungs down. This way of breathing is less common. It does not allow for a very deep breathing, because the same action that pushes the guts down also limits the ability of the chest to expand laterally, but for some non-mechanical reasons, it is very interesting for meditative purpose.






Of course, it is possible to combine these actions, and practically we very often do it. For example, when we are out of breathe, we combine lifting and lateral expansion of our ribcage in order to inhale huge quantities of air. Or when we sneeze, we roll our spine to the front to lower our ribcage, and contract all muscle groups that squeeze the chest and push the guts upward.

In a later post, I will propose a few exercises. for now I suggest you try to figure these 3 modes out by yourself.

Tai Chi, Balance & Proprioception


Proprioception is a combination of senses that informs the central nervous system about where the various parts of the body are located and moving in relation to each other (Kinesthesia) and in relation to our environment, and that helps us keep our balance. Proprioception is what allows us to to walk in complete darkness without losing our balance. The main organs involved in proprioception are the inner ear, the eyes (sight), skin (sense of touch), and the stretch sensors located within muscles, tendons and joints.

With proprioception, you can estimate the position of your foot on the ground, the angle of your calf with it, and the amount of weight spread between the ball and the back of your foot.

Proprioception continuously gathers input from millions of sensors in your muscles, joints, and ligaments, combines that with input from sight and touch and uses it all to control your balance, coordination, posture, and movement.

Kinesthesia is the part of proprioception that is mostly interested in the localization of the body parts in relation to each other. The sense of equilibrium or balance involved in proprioception is usually excluded from Kinesthesia. An inner ear infection might degrade your sense of balance, which would degrade proprioception, but not kinesthesia. You would be able to walk by using your sense of sight to maintain your balance but would be unable to walk with your eyes closed.


2 simple exercises to illustrate the influence of the senses of sight and touch on proprioception. Try them.


Influence of Sight on balance.
Stand on both legs. Raise on foot at about knee level. Keep your balance for 10 seconds (count until 10). If you cannot hold it for 10 seconds, try to count how long you can hold it. Put your foot back on the ground.

Now close your eyes and repeat the same exercise. Unless you have already trained for it, you will find it much more difficult to hold on your balance with your eyes closed.


Influence of Touch on Kinesthesia.
Stand on both legs with your feet together. Step up to the front and right with your right foot. Land your right foot at 45 degrees to your front right. Slightly bend both knees. Very slowly, lift your right foot from the ground and bring it back toward your left foot and then to your right back. Land your right foot at 45 degrees to your right back. DO NOT touch the ground while doing so. Pay attention to how easy this move is for you.

Now repeat the same exercise but when you move your foot back, let your big toe gently slide on the ground. It should become much easier this way.

The reason why it is easier with your foot slightly dragging on the floor is that your sense of touch provides information to your central nervous system about where your foot is located. When your foot stays off the ground, the only organs that inform your brain are the sensors within muscles and joints. Once the foot slightly touches the ground, then the sense of touch provides an additional information, which makes things much easier. This information about the position of the foot is of course also helpful to help us keep our balance


Training can improve proprioception.



The ability to play piano or wield a sword requires a finely-tuned sense of the position of the joints. This sense can and needs to be trained to enable a person to concentrate on other aspects of the performance such as reading the music or seeing where the other opponents are.
 

Because of the low speed and stretching moves involved in their practice, Chi Gong in general and Tai Chi in particular are excellent ways to enhance proprioception for adults.

In future posts I will propose simple exercises to train and enhance proprioception.

BADUAN JIN - 8 Pieces of Brocade Qi Gong

The Baduanjin (simplified Chinese: 八段锦气功) is one of the most commonly practiced forms of Chinese qigong.

Usually translated as Eight Pieces of Brocade, the name of the form refers to the way the body should be able to flow as a piece of brocade or silk due to the beneficial effects of this exercise. Baduan Jin includes 8 moves.

Some of Baduan Jin moves resemble some of Yi Jin Jing's and are stretching meridians and muscles in very similar ways.  

There are 2 versions of the exercise - standing and sitting. 4 years ago I used the standing version in my warming up routine at the beginning of my classes. Actually, we are still performing some of the moves, in a slightly different form. I will consider reintroducing this exercise next fall, as it is easier to practice and memorize than the Yi Jin Jing we are currently practicing.
